1) 4hr workout: 20 minutes shuttle runs on 60 meter track, 3hrs of 12 sets of 20 minutes weights 6 arm exercises 20 reps per set alternated with 20 surf pushups archer push-ups and diamond pushups, 40 minutes shuttle runs after weights. 6hr workout on thursdays with 4 hrs weights 12 sets n pushups and 1 hr before and after of shuttle runs on 60 metre track. Sundays 5 hr weights 15 sets n pushups, 2 hrs shuttle runs before and after.
